How to Practice

Inhale 4s, hold full 4s, exhale 4s, hold empty 4s. Complete 7 cycles in 2 minutes to reset cognitive control and physical composure.

The Biology of the Cadence

Seven complete cycles of box breathing achieve autonomic neutrality in 120 seconds. It is the minimum effective dose demonstrated to halt sympathetic hyper-reactivity, clear mental fog, and restore composure before high-consequence tasks.

  • •Seven cycles provide rapid autonomic stabilization without taking away valuable working time.
  • •Equalized breath intervals balance oxygen and carbon dioxide ratios in under 2 minutes.
  • •The gold standard quick-reset drill for pilots, athletes, and surgeons.

When to Use This Cadence

  • •Two minutes before stepping into an interview, debate, or executive presentation.
  • •When feeling sudden irritation or reactive anger during a conversation.
  • •After reading distressing news or encountering an alarming work alert.

Posture

Sit upright with a tall spine, dropped shoulders, and feet flat on the floor.

Nasal Path

Breathe strictly through your nose across all 4 phases.

Reference Notes

Commander Mark Divine (The Way of the SEAL) — Demonstrated that a 2-minute box breathing drill provides the operational minimum effective dose to reset the nervous system under acute pressure.
Personal Companion

A note on practicing with your eyes closed

Looking at a computer or phone screen while doing breathwork is inherently counterproductive. I built this web pacer for quick pauses during deep work, but for bedtime or deep de-escalation, glowing pixels keep your optic nerves active.

If you want a tactile, screen-free experience, I also designed a native iPhone and Apple Watch app called Breathwork. It guides your cadence using gentle, silent Taptic Engine pulses on your wrist or palm—allowing you to close your eyes completely in bed, with audio that continues while locked and automatic Apple Health logging.

Questions & Notes

Why 2 minutes instead of 5 minutes?

Five minutes is ideal for deep clinical autonomic remodeling, but two minutes (7 cycles) is the tactical minimum effective dose to interrupt acute stress and restore working memory.
